The biggest obstacle to consistent performance nutrition is not knowledge; it is time. You know you should eat well after surfing. But after a session, a shower, and the commute home, the temptation to grab takeout is real. Meal prep solves this. One Sunday cooking session gives you four days of perfectly portioned, macro-balanced meals that are ready when you are.
This bowl is built around three performance pillars. Brown rice provides complex carbohydrates with a low glycemic load, which means steady energy release rather than a spike. Chicken thighs deliver 38 grams of protein per serving and, unlike chicken breast, contain enough fat to stay moist after reheating. Sweet potatoes add another layer of complex carbs along with beta-carotene and potassium, both critical for muscle recovery and immune function during high-volume training blocks.
The broccoli is here for more than fiber. It contains sulforaphane, a compound studied extensively for its anti-inflammatory and antioxidant properties. For surfers training multiple sessions per week, chronic low-grade inflammation is a real performance limiter. The combination of anti-inflammatory vegetables, quality protein, and complex carbs makes this bowl a complete recovery meal. Store in airtight containers and reheat at the beach in a vehicle-powered microwave, or eat cold with extra sriracha.

- 2 cups broccoli florets
- 2 large sweet potatoes, cubed
- 1 tablespoon olive oil
- 1 avocado (for serving)
- Sesame seeds and green onion for garnish

Instructions
- Preheat oven to 400F (200C). Marinate chicken thighs in soy sauce, sesame oil, honey, garlic, and ginger for at least 15 minutes.

- Toss cubed sweet potatoes with olive oil, salt, and pepper. Spread on a sheet pan and roast for 20 minutes.
- Add broccoli florets to the sheet pan with the sweet potatoes. Continue roasting for 10 to 12 more minutes.
- While vegetables roast, cook the marinated chicken in a hot skillet for 5 to 6 minutes per side until internal temperature reaches 165F (74C). Let rest for 5 minutes, then slice.
- Divide the rice between 4 meal prep containers. Add roasted sweet potato, broccoli, and sliced chicken to each.
- Seal and refrigerate for up to 4 days. When ready to eat, add sliced avocado, sesame seeds, green onion, and your preferred sauce.

How these numbers are calculated
Substitution note: swapping an ingredient changes that row and the total. Recalculate with the same method. Garnish seeds and chili crisp are omitted. Skin-on thighs or extra oil raise fat above the listed total.
